Race strategy.
For sub-25 (4:59/km pace), the race strategy is simple but demands discipline: run the first 400-500m at 5:05-5:10/km. The temptation to go out faster in the excitement of the start is the main cause of collapse in the final 2km.
From km 1 to km 3, hold 5:00-5:02. Over the last 2km, if you still have something in reserve, pick it up gradually. Over the final 400m, everything you've got. A well-paced start almost always produces a second half faster than the first.
Negative split
A second half faster than the first is the signature of a perfectly executed race. Aim for that — not for maximum speed in the first 500m.
Realistic progression.
Weeks 1-4: Base
Build volume gradually. 3-4 runs per week, most at an easy pace (6:10-6:30). 1 light interval session: 6x400m at 4:45 pace.
Weeks 5-8: Quality
Add a weekly tempo run (20 min at 5:10-5:20). Increase the intervals: 8x400m or 5x800m. The long run grows to 8-9km.
Weeks 9-12: Race-specific + taper
Race-pace specific workouts. Week 11: last heavy week. Week 12: volume -40%, quality maintained. Race in week 12 or 13.
