Completing a marathon in less than 4 hours is the goal of thousands of amateur runners. It means maintaining an average pace of 5:41/km for 42.195km — a feat that requires months of specific preparation.
Required VDOT: approximately 43. If you run 5km around 24-25 minutes or 10km in 51-53 minutes, you have the aerobic base for the sub-4 marathon.

The long run
The most important workout. Reach 30-32km 3-4 weeks before the race. Easy to moderate pace — not at marathon pace.
Tempo runs
25-35 minutes at 5:15-5:25/km. Develops the anaerobic threshold needed to sustain marathon pace.
Weekly volume
Peak between 60-80km/week. 4-5 workouts. Gradual progression over 16-20 weeks.
Taper (reduction)
3 weeks of progressive volume reduction before the race. Fundamental to arrive rested.

Why sub-4h is so special.
Sub-4 hours in the marathon is amateur running's most famous psychological dividing line. It's the mark that places you among marathoners who 'truly raced' — not just finished. They represent around 35-40% of finishers at big Brazilian marathons.
5:41/km for 42.195km. It sounds doable when you're running 5km in the park. The marathon teaches you that km 32 is a completely different animal from km 10 — and sub-4h requires you to arrive at km 35 still able to hold the pace.
Nutrition plan for sub-4h.
Race nutrition matters as much as training. Getting the fueling strategy wrong over the first 25km leads to the infamous 'wall' — where glycogen stores run out and performance plummets.
Energy gels
1 gel every 40-45 minutes, starting at km 8-10. Don't wait until you feel hungry — by then it's too late. For sub-4h, you'll need 4-5 gels over the course of the race.
Hydration
Drink at every aid station, even if you're not thirsty. 150-200ml every 4-5km. On hot days, alternate sports drink with water.
Carb loading
In the 2-3 days before the race, increase carb intake to 8-10g/kg of body weight. It's not an excuse to overeat — it's calibrating your glycogen stores.
Why so many runners miss sub-4h.
Going out too fast
The most common mistake. 5:30/km over the first 5km 'because I feel great' almost always turns into 6:30/km over the last 10km. The clock doesn't forgive poorly managed enthusiasm.
Long runs that are too slow
Long runs run far too slow (2+ min/km below marathon pace) don't prepare your muscles and metabolism for the actual demands of race pace. The final 10-15km of your long run should be closer to marathon pace.
Neglecting the taper
Cutting volume in the 2-3 weeks before the race isn't weakness — it's when your body absorbs the months of training. Runners who 'make up for it' with heavy workouts during the taper arrive at the start line already fatigued.
