What it takes.

Sub-4:30 means holding 6:23/km for 42.2k — VDOT around 33. References: a half marathon near 2:08 and a 10k around 58 minutes. If your times are there, the goal is realistic with one good cycle.

The secret is not speed — it is endurance. The whole point of the 16-20 week build is one thing: making km 32-42 running, not survival.

What the training looks like.

Volume

40-55km per week at peak, across 4-5 runs. Gradual progression: the body needs months, not heroic weeks.

1-2 quality sessions

A short tempo run at threshold and, alternating, marathon-pace blocks inside mid-week runs.

Mid-week medium run

10-14km with segments at 6:23/km. This is where race pace becomes a habit.

Progressive long run

Long runs finishing with the last 4-6km at marathon pace. Planned 1-minute walk breaks at aid stations are strategy — not failure.

What sub-4:30 means.

Sub-4:30 is the first big time milestone at 42k — the border between 'I finished' and 'I ran my own pace from start to finish'. For most recreational runners it is the ideal goal for a second marathon.

And it is an honest base to grow from: a controlled 4:25 without a late-race collapse is the foundation to target sub-4 in the next cycle — usually just with more easy volume and more race-pace kilometers.

Fueling for 4h30 of effort.

The longer the race, the more nutrition decides it. Over 4:30, glycogen stores run out long before the finish line — fueling early is what prevents the classic km-30 crash.

Gel strategy

1 gel every 40-45 minutes, starting at minutes 45-50. Typical total: 5-6 gels. Always with water.

Constant hydration

Drink at every station from the first one — in races over 4 hours, waiting for thirst is too late. Alternate water and sports drink from km 15.

Train your fueling

Every long run over 20km should rehearse race-day gels and drinks. The stomach trains too — and race day is no day for novelties.

Long runs too fast

Running the long run near race pace every week charges interest: it stacks fatigue and steals the following sessions. The sub-4:30 long run is mostly easy (6:50-7:15/km), with race pace only in planned segments.

Mileage without pace work

The opposite fails too: if you never touch 6:23/km in training you will not hold it for 42k. Short, frequent marathon-pace blocks in mid-week runs teach your body to recognize goal pace.

Starting on excitement pace

The first 10k at 6:05/km feels comfortable — and wrecks the race. A solid sub-4:30 passes halfway between 2:13 and 2:15 and keeps the pace stable to the end, with energy left for the final kilometers.
