What it takes.

Sub-45 asks for 4:30/km over 10k — VDOT around 46. References: a 5k under 21:40 and a half near 1:39. If you run 10k between 46 and 48 minutes today, you are one cycle away.

This is the goal where structured training makes a brutal difference: separating easy from hard, running intervals at the right pace (not at maximum) and giving threshold work the central role of the week.

What the training looks like.

Volume

45-60km per week at peak, across 4-5 runs. Easy runs genuinely easy — that is where the aerobic engine grows.

2 quality sessions

1 interval workout (800-1200m at 4:10-4:20) + 1 tempo run of 20-35 min per week, separated by easy days.

Long run

12-16km easy. The endurance built here is what prevents the pace drop at km 8-10.

Specificity

In the final 4 weeks, 2-3km blocks at 4:30 inside mid-week runs teach your body to recognize race pace.

What sub-45 means.

Under 45 minutes you already run ahead of the vast majority of amateur fields. It is the mark that usually coincides with a mindset shift: from 'running to finish' to 'running to improve'.

From sub-45, roads open: a sub-40 10k becomes a concrete one-or-two-cycle project, and a sub-1:45 half marathon is within reach at the same physiological level.

Race strategy.

Split the race 22:30 + 22:30 — or slightly negative. The classic error is opening km 1 at 4:10 on start-line excitement; hold 4:32-4:35 and let the race come to you.

From km 6 on, discomfort grows but the pace does not have to drop: mentally shorten the task to 'one more km on pace' and check the watch each km. If there is something left at km 9, the last one is yours.
