Nutrition for recovery.

The most important nutritional recovery window is in the first 30-45 minutes after training. During this period, muscles absorb glucose and amino acids with greater efficiency for glycogen recomposition and muscle repair.

Ideal ratio: 3:1 (carbohydrates:protein). A banana with 200g Greek yogurt, or rice with egg, are practical and effective options.

Carbohydrates

Replenish muscle glycogen. Banana, sweet potato, rice, whole grain bread.

Protein

Provides amino acids for muscle repair. Whey, yogurt, eggs, chicken.

Hydration

Rehydrate with water + electrolytes. For long runs, sports drinks or coconut water.

The role of sleep.

Growth hormone (GH) — responsible for protein synthesis and muscle repair — is released primarily during deep sleep. Sleeping 7-9 hours a night is not a luxury for a runner: it's part of training.

Studies with athletes show that increasing sleep to 9-10 hours improves performance, reduces reaction time and decreases injury rates.

Recovery tools.

Foam Roller

Myofascial release reduces muscle tension knots and improves circulation. Use before stretching.

Cold bath / ice

Reduces acute inflammation after very intense workouts. Especially useful after long runs and races.

Compression socks

Improves venous return in the legs, reducing lactate buildup after long efforts.

Active recovery

Light jogs (Z1) the day after hard workouts help more than complete rest in most cases.

Deload weeks.

Every 3-4 weeks of progressive load, schedule a deload week: reduce volume by 30-40% while maintaining intensity. This is when the body consolidates adaptations.

Runners who ignore deload weeks tend to plateau or get injured. Supercompensation — real fitness gains — occurs during recovery, not during load.

Why recovery is the training.

The supercompensation principle is the foundation of sports periodization: you apply stress (training), the body breaks down, and during recovery it rebuilds to a slightly higher level than before. Without adequate recovery, only the breakdown happens.

Cardiorespiratory adaptation — higher VO2max, greater capillary density, more mitochondria — happens in the 24-72 hours after the training stimulus. That's the window where sleep, nutrition and rest determine what each workout is actually worth.

Runners who train hard and recover little eventually hit overtraining — when breakdown outpaces adaptation and performance starts to decline. The symptoms are subtle at first: sleep quality worsens, resting HR creeps up, motivation fades.

Monitor your recovery.

Heart rate variability (HRV)

High HRV indicates a balanced autonomic nervous system and good recovery. Low HRV signals excessive stress. Garmin, Polar and Apple Watch measure HRV automatically on waking.

Resting HR

A morning HR 5+ bpm above your normal average is a clear sign of incomplete recovery. The perfect day for active rest or a reduced load.

Sleep quality

Less than 6 hours of sleep cuts GH (growth hormone) levels by up to 70%. For runners at peak training, 8-9 hours isn't excessive — it's strategy.

What keeps you from recovering well.

Resting is laziness

It's the opposite. Rest days are where the work of training turns into real adaptation. Elite athletes take their recovery days very seriously — they know that's where the magic happens.

Muscle soreness = effective workout

DOMS (delayed onset muscle soreness) is an inflammatory response to new or excessive stress. With consistent training, DOMS decreases — which is a good thing. Runners who feel constant DOMS are stacking fatigue without adapting.

Alcohol in moderation doesn't affect recovery

Even moderate amounts compromise protein synthesis, deep (REM) sleep and hydration. For athletes at peak preparation, it's best avoided in the 48 hours after intense workouts.
