The science behind the calculation.

Calorie expenditure while running is primarily influenced by body weight and distance covered. A heavier runner expends more energy to move, and this is mathematically predictable.

The widely accepted formula in sports science is: calories ≈ weight (kg) × distance (km) × 1.036. This coefficient (1.036) represents the average energy cost of transporting 1kg per 1km on flat pavement.

On trail, the energy cost increases ~11% due to uneven terrain, elevation changes and greater muscle activation. On the treadmill (no incline), the cost is slightly lower as there is no wind resistance.

How to burn more calories.

Interval training

HIIT and fartlek increase total calorie expenditure, including post-workout afterburn (EPOC).

Hill running

Each 1% incline increases energy cost by ~4%. Use the treadmill with incline.

Increase volume

The most direct way to burn more calories is simply to run more km per week.

Complementary strength training

More muscle = higher basal metabolism. 2x/week strength workouts amplify results.

Nutrition and running.

Knowing your calorie expenditure is the first step to aligning diet and training. For weight loss, a moderate deficit of 300-500 kcal/day is sustainable without impairing performance.

For runs over 60-75 minutes, refuel with carbohydrates during effort (gels, dried fruit). For short workouts, the pre-workout meal is sufficient.

In long workouts beyond 75-90 minutes, refueling during the effort is non-negotiable. Knowing your burn per km helps you plan gels, dates and carbs with precision.

Beginners building the habit

Seeing in concrete numbers what 5km or 30 minutes of running actually represents is motivating. It turns an abstract activity into real data you can track and celebrate.

Myths about calories and running.

Myth: Running fasted burns more fat

Partially true. Fasted running may oxidize more fat during the workout itself, but it doesn't change your total calorie balance for the day. What drives weight loss is your daily calorie deficit, not the time of your run.

Myth: Sweat = fat burned

Wrong. Sweat is water loss, not fat loss. You can sweat off 1kg in a run without burning more calories than someone who sweated less. How much you sweat depends on temperature, humidity and genetics.

Myth: Calorie burn on the treadmill equals the road

Almost. On a treadmill with no incline you burn ~5% less because there's no air resistance to overcome. At 1% incline, the energy cost matches road running at the same pace.

Myth: Only high-mileage runners lose fat

False. A deficit of 300-500 kcal/day — the equivalent of 3-5 km of running for a 70kg person — already produces sustainable weight loss. Consistency beats intensity when it comes to body composition.

Calculate before you run

Plan recovery meals

In the first 30-45 minutes after your run, consume calories at a 3:1 ratio (carbs:protein). To know how much, use the calculated total as your reference.

Add up the calorie burn from all your workouts for the week. It helps you calibrate your weekly nutrition without counting calories at every meal.

Adjust as you improve

As your running economy improves (VDOT goes up), your calorie burn per km tends to drop slightly. Recalculate periodically to stay accurate.
