About the plan

The 5K in the Norwegian single-session model, written by time for intermediate runners who already run five or six times a week and want a plan that accumulates stimulus without leaving the legs wrecked. Three subthreshold sessions per week at controlled threshold effort: 6-minute repetitions on Tuesday, 3-minute repetitions on Thursday, and short 1-minute surges with 30 seconds of jogging on Saturday, all with short rest, which is what keeps the aerobic stimulus high without turning into VO2 max work. Between them, truly easy runs and an easy Sunday long run of 45 to 65 minutes. Only in the final three weeks does Saturday swap the subthreshold session for 3-minute repetitions at race pace, to fine-tune the starting line. Volume runs from 3h15 to 4h35 per week, with cutbacks in weeks four and eight and a taper in the second-to-last week. Half of the runs are controlled quality, a proportion faithful to the method and above the catalog average. The key is discipline with pace: subthreshold is “hard, but comfortable”; if it feels like a race, you're going too fast.

Week 1 starts at 3h 16m and volume builds to 4h 31m in week 7, the heaviest of the plan.

A typical week has 6 runs, and the longest session reaches 1h 5m (Long, week 7).

Over the final 5 weeks volume drops from 4h 31m to 1h 46m so you arrive at the race rested.

Race day (3.1 mi · 10 min) falls on Sunday of week 12; the week holds 1h 46m of running before it.

There are 3 tune-up races on the way to the goal race.
