Running does not strengthen everything running demands.
The stride is a repetitive gesture in a single plane of movement. It develops what pushes the body forward very well and leaves out almost everything that stabilises the hip, resists rotation and absorbs lateral impact. That is exactly where the most common injuries appear.
The exercises below cover that gap. This is not a list of everything that exists: it is the minimum set that supports the hip, knee and ankle of someone running several times a week.
The six groups that hold up your running.
Before picking exercises, understand what each region does while you run.
Glutes and hip
They extend the hip and stop the pelvis dropping to the side on stance. A weak gluteus medius is the most common origin of knee pain.
Hamstrings
They decelerate the leg at the end of the swing phase. This is the most injured group in speed sessions.
Quadriceps
They absorb landing impact and control the descent. Essential in races with elevation change.
Calves and Achilles
They store and return elastic energy on every step, taking several times bodyweight per stride.
Core and lower back
They keep the trunk firm so leg force becomes forward movement, not lateral sway.
Upper body
Arm swing counterbalances pelvic rotation. Weak shoulders and lats cost energy late in a race.

Back squat
Muscles
Quadriceps, glutes, lower back
Why it matters
The most complete lower-body strength pattern. It is the base the whole program is built on.
Romanian deadlift
Muscles
Hamstrings, glutes, lower back
Why it matters
Trains the hamstrings under stretch, exactly the position where they get injured during sprinting.
Dumbbell lunge
Muscles
Quadriceps, glutes, adductors
Why it matters
A unilateral movement that reproduces the mechanics of the stride and exposes asymmetries between legs.
Bulgarian split squat
Muscles
Quadriceps, glutes, hip stabilisers
Why it matters
High load on a single leg with little absolute weight. Excellent when you have no access to a heavy barbell.
Hip thrust
Muscles
Gluteus maximus, hamstrings
Why it matters
Isolates hip extension without loading the lower back. Hip extension is running's main propeller.
Banded hip abduction
Muscles
Gluteus medius, gluteus minimus
Why it matters
Strengthens the lateral hip stabiliser responsible for keeping knee and pelvis aligned on stance.
Calf raise
Muscles
Gastrocnemius, soleus, Achilles tendon
Why it matters
The Achilles tendon takes up to eight times bodyweight per stride. Strengthening it is direct prevention.
Nordic hamstring curl
Muscles
Hamstrings (eccentric)
Why it matters
The exercise with the best evidence for reducing hamstring injury. Start with partial range and assistance.
Front plank
Muscles
Rectus abdominis, transverse, lower back
Why it matters
An isometric that teaches the trunk to resist extension — the pattern that collapses when fatigue arrives.
Side plank
Muscles
Obliques, gluteus medius, quadratus lumborum
Why it matters
Trains the lateral chain, which holds the pelvis during the single-leg support of every stride.
Jump squat
Muscles
Quadriceps, glutes, calves
Why it matters
Your entry into plyometrics: it teaches you to produce and absorb force fast, improving elastic return on every step.
Bent-over row
Muscles
Lats, rhomboids, traps, lower back
Why it matters
Holds upper-body posture in the final kilometres, when the shoulders tend to close in.
How to progress without getting hurt.
The progression is always the same: master the movement with your own body, add external load and only then introduce speed. Skipping a step is the fastest way to turn prevention work into a cause of injury.
A practical rule: only add load when you can complete every set with intact technique and still have one or two reps left in the tank. Increases of 5% to 10% per week are plenty.
Bodyweight
Two to four weeks mastering pattern and range. If technique breaks without load, it will not improve with load.
External load
Dumbbells, barbell or bands. Sets of 8 to 12 reps, raising load gradually and keeping the last rep clean.
Speed and plyometrics
Jumps and explosive movements, always at low volume with full rest. Never the day before a hard session.
